How useful are fitness trackers during training?

I’m training for a military-style fitness test and generally trying to build better conditioning (runs, intervals, strength days, plus some ruck walks on weekends). I’ve never used a fitness tracker seriously—mostly just my phone timer. A couple buddies swear by their Garmin/Apple watches for pacing and recovery, but I’ve also heard trackers can be wildly off for calories/heart rate, and I don’t want to turn training into staring at a wrist screen.

For people who’ve used them during real training blocks: how useful are fitness trackers during training, honestly? What metrics are actually worth paying attention to (pace, HR zones, sleep, VO2 estimate, steps, etc.) and what’s basically noise?
