How do you train for carrying heavy loads?

I’m trying to get better at carrying heavy loads for long distances (rucking / pack work). I’m not in the military, but I’m training for a tactical fitness event and also do some weekend field stuff. Right now I can do about 45 lb for ~4 miles on mixed terrain, but if I push past that my shoulders and lower back get smoked and my pace falls apart. I’m not sure if I should add more weight, add more distance, do more strength work, or change how I set up the pack.

What’s a smart way to train for carrying heavy loads without wrecking yourself? Any practical weekly structure, form cues, and gear adjustments that actually matter (straps, hip belt, boots, socks, etc.) would help.
